How to do it

  1. Set up on the hyperextension bench and hold a medicine ball at your chest.
  2. Hinge at the hips and lower your torso toward the floor.
  3. Drive back up by squeezing your glutes and lower back.
  4. Stop in a straight line and repeat.

The one cue that matters

Hold the ball tight to your chest and stop at a neutral line. No bouncing at the bottom.

Muscles worked

Holding a medicine ball to your chest turns the hyperextension bench into a genuine posterior chain strength builder. Your lower back works to extend the spine and hold it rigid against the added load, while the glutes drive the hips into the pad to bring your torso back to a straight line. It fills the gap between bodyweight back extensions that got too easy and heavy deadlifts, building erector strength without loading the spine from above.

FAQ

Where exactly should I hold the medicine ball?

Hugged tight to your chest, high and close. Letting it drift away from your body lengthens the lever, turns the rep into a swing, and takes the tension off your lower back and glutes.

Should I come up past a straight line at the top?

No, stop when your body forms one straight line. Cranking into extra extension at the top adds risk without adding stimulus, and the same goes for bouncing out of the bottom.

When should I move from bodyweight to the weighted version?

When strict bodyweight extensions with a pause at the top no longer challenge you for your target reps. The ball is the natural next step before progressing to heavier loads.
